What these studies highlight is that when cutting down on saturated fats in your diet, it’s important to replace them with the right foods. For example, swapping animal fats for vegetable oils—such as replacing butter with olive oil—can help lower your cholesterol and reduce your risk for disease. However, swapping animal fats for refined carbohydrates-such as replacing your breakfast bacon with a bagel or pastry-won’t have the same benefits. That’s because eating refined carbohydrates or sugary foods can have a similar negative effect on your cholesterol levels, your risk for heart disease, and your weight.
Little pumpkin seeds, sunflower seeds, and sesame seeds pack a big punch. They have "good" fats that can lower cholesterol. In general, fats that come from plants are healthier than those from animal products. "Bad" fats are in foods like fatty cuts of meat, full-fat dairy products, and some packaged foods. Check food labels to see how much fat, and what type, you're getting. Limit saturated fats and avoid trans fats.
Monounsaturated fats are typically liquid at room temperature but solidify if refrigerated. These heart-healthy fats are typically a good source of the antioxidant vitamin E, a nutrient often lacking in American diets. They can be found in olives; avocados; hazelnuts; almonds; Brazil nuts; cashews; sesame seeds; pumpkin seeds; and olive, canola, and peanut oils.
Finally, many experts say studies on saturated fat often look at people eating it on top of an otherwise unhealthy diet—for example, alongside refined carbs, sugar, and not enough veggies and fiber—in which case it could certainly increase inflammation and heart disease risk. A reasonable portion of coconut oil on top of fibrous veggies (or grass-fed butter in a saute pan) in a low-sugar, whole foods, plant-based diet, however, comes with health benefits. My advice: think about saturated fat as part of your healthful diet but not as a main ingredient. Coconut oil is great, but it’s not kale.
It’s easy to see the similarities between nuts and nut butters, but you’d be surprised to note that not all nut butters will be good sources of healthy fats. It’s important to check out the nutrition labels on jars of regular and reduced-fat nut butters. You’ll see a few differences: While the reduced-fat butters have—surprise!—less fat, they also have more sugar and salt. Not so good when you’re trading healthy monounsaturated fats that help lower your sensitivity to insulin for insulin-raising sugars. Make sure you go natural and minimalist. Non-natural nut butters can contain the bad trans fat: partially hydrogenated oils.
These polyunsaturated fats, also known as essential fatty acids, are a must from your diet as they cannot be produced by the body like other fats. Omega-3 fatty acids are found in fatty fish like salmon, nuts and seeds like walnuts and flaxseed, and even some grass-fed meats. Omega-6 fatty acids are found in foods like safflower oil and grapeseed oil. While many of us get too many omega-6 fatty acids, we often fall short on our omega-3 fatty acids, which have been linked to healthier heart and brain function. Research indicates that intake of these two essential fatty acids should be balanced for optimal health.
However, many experts disagree with the report’s conclusions on a few fronts. First, the link is based on the reasoning that saturated fat raises total cholesterol levels, but many studies suggest the link between higher cholesterol numbers and heart disease risk has been overstated. And while LDL is often referred to as “bad” cholesterol, there are different types of LDL, and the total number may be less important than the composition of the actual particles. Small, dense particles are inflammatory and associated with heart disease risk, while larger particles are not.
Plus, subsequent studies have also found that picking the right types of fat and adding plenty of high-fat foods to your diet could actually bring some big benefits to your health. One study in the New England Journal of Medicine found that when subjects ate either a Mediterranean diet, low-fat diet or low-carb diet, those following a high-fat, low-carb meal plan not only lost the most weight but also drastically reduced their bad cholesterol levels. Following the momentous Seven Countries Study, organizations like the American Heart Association began urging consumers to cut down on consumption of saturated fat to improve heart health despite the lack of evidence demonstrating a clear link between saturated fat and heart disease. Not only did this cause confusion for consumers about the differences between saturated versus unsaturated fat, but it also caused many people to associate overall fat intake with weight gain and heart problems.
Get more avocados in your diet by trying one of these avocado recipes. Alternatively, use it to cook with by adding avocado oil to your kitchen pantry. It has a mild taste that won’t overpower dishes the way other oils might and also has a high smoke point, which means it works well for grilling or frying. And because it remains a liquid at room temperature, it’s a tasty choice to drizzle on salads, sandwiches or veggies.

Some studies have shown coconut oil moderately increases metabolic rate, which is often a “selling” point that it helps boost your metabolism and contribute to fat loss or weight control. Plus, no matter what variety of olive you enjoy, they all contain many other beneficial nutrients as well, such as hydroxytyrosol, a phytonutrient that has long been linked to cancer prevention. New research is showing that this phytonutrient may play a role in reducing bone loss as well. And if you have allergies or other inflammatory conditions, olives might be just the snack for you as research suggests that olive extracts function as anti-histamines on the cellular level. Even with all these benefits, it is important to be mindful of your serving size as olives can be high in sodium. Stick to 5 large or 10 small olives as the perfect portion.
