Previous studies from her lab have also shown that the exercise is linked to changes in the secretion of stress hormones like epinephrine (a.k.a. adrenaline) and norepinephrine. “Our work has shown that each moderate, relatively short exercise bout exerts regulatory/suppression effects over inflammatory activities of immune cells," says Hong, "and in order to maximize this ‘benefit,’ repeated and regular exercise is recommended. In fact, we have also found that higher physical fitness is associated with better regulation of inflammatory activities of immune cells through stress hormones even among obese individuals.”
FIT TIP: To trim your tummy, do fewer crunches and more planks: Begin on all fours, hands under shoulders, knees under hips, then lower forearms to floor and extend legs straight behind you, balancing on toes. Keeping abs engaged and back flat, hold for 30 seconds; do 10 reps three or four times a week. Limit crunches to no more than three sets of 15 at a time. Anything beyond that isn't doing you much good, experts say.
Use small weights to do weighted punches. Pick up a small, 1 or 2 pound weight in each hand and stand with your feet hip-width apart. Bring your hands up in front of your face with your palms facing each other. Punch your right fist forward without locking your arm, then quickly pull it back as you shoot your left fist upward. Alternate the exercise this way for 60 seconds, as fast as you can.
Emerging research suggests that it doesn’t take much movement to get the benefits. “We’ve been interested in the question of, How low can you go?” says Martin Gibala, an exercise physiologist at McMaster University in Ontario. He wanted to test how effective a 10-minute workout could be, compared to the typical 50-minute bout. The micro-workout he devised consists of three exhausting 20-second intervals of all-out, hard-as-you-can exercise, followed by brief recoveries. In a three-month study, he pitted the short workout against the standard one to see which was better. To his amazement, the workouts resulted in identical improvements in heart function and blood-sugar control, even though one workout was five times longer than the other. “If you’re willing and able to push hard, you can get away with surprisingly little exercise,” Gibala says. This one is a big one, since inflammation may be an underlying cause of a wide range of diseases and disorders in both body and brain. Exercise is known to reduce a number of inflammatory markers, like c-reactive protein (CRP) and internleukin-6 (IL-6), which are linked to a number of diseases. “The thing about exercise is that it has a multitude of effects on many different organs and systems,” says Suzi Hong, who studies exercise and immune system activation at the UC San Diego School of Medicine, “so often it is difficult to pinpoint which organ systems are influenced and which ones are not with which specific effects for what conditions… The anti-inflammatory effects of exercise are likely one of the underpinnings of its effects against cardiovascular disease, diabetes, certain cancers, neurodegenerative conditions and more.”
“Body fat is structurally important,” explains Stefanie Mendez, R.D., co-founder of Matriarch, a women's fitness and nutrition service. “It cushions our organs and insulates our body for temperature control and also is our body’s source of energy reserves. Beyond that, fat is needed for the production of hormones and reproduction functions.” And that fat can show up in your thighs, your belly, and, yes, your upper arms. Where it goes is partly due to genetics; if your mom has arm fat, science says you have a 62 percent chance of inheriting that trait.
This one is obvious, right? Everyone knows things with a high sugar content (yes, sodas, cakes and pastries, we’re looking at you) is bad for health. Sugar on its own is not bad at all but in order to lose flabby arms, one has to cut down food with excessive sugar content. In order to reducing arm fat, make changes to your daily diet to cut back on added sugar. For example, reduce the amount of sugar you add to your cup of coffee or tea, instead of buying canned or bottled juices, make your own fresh fruit juice, instead of sugar loaded breakfast cereals, try porridge of oats and add some fresh fruit for a dash of sweetness.
One doesn't automatically associate regular exercise with a reduction in the number of colds people get. But researchers from the University of Carolina found that people who exercised regularly were 23% less likely to get colds than those who exercised less. And if those who exercised got colds, the symptoms disappeared more quickly than in the study participants who did little exercise.
The body uses both carbohydrates and fats as energy sources. But after consistent aerobic exercise training, the body gets better at burning fat, which requires a lot of oxygen to convert it into energy. “One of the benefits of exercise training is that our cardiovascular system gets stronger and better at delivering oxygen, so we are able to metabolize more fat as an energy source,” Hackney says. As a result, your fat cells—which produce the substances responsible for chronic low-grade inflammation—shrink, and so does inflammation.
Exercise improves self-confidence. One of the reasons many individuals do not attempt an exercise program is because they feel they are not very athletic or coordinated. Once an exercise program is begun, however, these same individuals discover that they are indeed able to work out successfully: gaining muscle tone and strength, improving their stamina, and improving how they feel emotionally. These revelations are very empowering. It is this increased sense of self confidence and improved sense of well-being that eventually becomes the sustaining force that helps people to continue their exercise program.
Because exercise helps use up oxygen, it causes your body to burn stored fat and helps you maintain a normal weight. For instance, if you walk 4 miles a day four times a week, you can burn about 1,600 calories or nearly half a pound a week. If you don't change your diet at all and keep walking the same distance over six months, you'll lose 12 pounds. Walk the same distance for a year and you'll drop 24 pounds.
Hold that item with both your hands and lift it over your head. Your arms should be straight, as this is your starting position. Now lower the weight, by taking it behind your back. You need to reach it as low as you can. Make sure that you don’t hurt yourself. Bring up the weight above your head, again. The slower you move your arms, the more toned your arms will get. It is important to keep your upper arms close to your head and ears. Also try to practice this exercise in front of the mirror if you can, it will help you improve the style. You need to do 3 sets of 20 reps, which means you will move the item 60 items above your head. After every set you can take a rest of one minute. HOW TO DO IT: Start in a bent-knee push-up position with your palms underneath your shoulders and knees bent at 90-degrees. Kick your right leg in front of you and assume a one-arm, one-leg hip bridge. Hold for one count, then reverse the movement and repeat on the other side. Move at a slower, more-controlled pace if it’s difficult, or even try a modified version called “sit-throughs,” where you sit on the outside of your hip as you move to each side.
3. It strengthens the lungs. Working hard increases lung capacity, and their efficiency in moving air in and out of the body. As a result, more oxygen is drawn into the body and more carbon dioxide and other waste gases are expelled. Regular exercise helps prevent the decline in oxygen intake that occurs naturally with age or as a result of inactivity.
Science is also showing that even short bursts of exercise can have a significant impact on your brain function in the short term. A study published in January 2018 in the journal Neuropsychologia found that when participants cycled for 10 minutes (either moderately or vigorously) on a stationary bike, their measured reaction times to a cognitively demanding task were significantly more accurate and faster than when they did the task after not doing any physical activity, meaning their attention was sharper.
Get 7-9 hours of sleep each night. Sleep is a crucial component of fat loss and muscle building, which happens most effectively when your energy consumption is lowered. Aim to get between 7-9 hours of sleep each night by establishing a sleep routine to follow, including a 60-90 minute period to wind down before bed. During this time, shut off your phone and do something relaxing, like reading or meditation.
HOW TO DO IT: Place your left foot on a stable low box or step (even a sturdy phone book will work). Hold your right arm forward. Quickly alternate which foot is on the box and which is on the ground from side to side. Stay on the balls of your feet throughout the movement. Perform the move at a slower, more controlled tempo at first, focusing on nice, clean exchanges of your hands and feet, and gradually increase your speed over time.
Bend your knees to lower down into a split squat. Your left knee should ideally form a 90-degree angle so that your thigh is parallel to the ground, and your right knee is hovering above the floor. (Quick position check: your left foot should be stepped out far enough that you can do this without letting your left knee go past your left toes—if you can't, hop your left foot out a bit farther away from the bench.)
Begin in a plank position on the forearms. Press the hips up toward the ceiling while staying on the forearms (like an upside 'v') and gently press the heels to the floor. Hold briefly, then come back to your plank and push up onto the hands. Hold (back straight) for a few counts and then press back into a downward dog, stretching the heels to the floor and the chest gently through the arms. Come back into your plank, lower down to the elbows and repeat the entire series.
